I wrote an anterior/posterior (push/pull) split for you. This is for the guy who wants to build muscle, stay lean, and not live in the gym. Simple structure. High output. Zero wasted volume. 1️⃣ Anterior Day (Push + Quads) Chest, shoulders, triceps, and quads — the muscles that create that “filled out” look in clothes. • Squat or Leg Press – 3–4 sets • DB or BB Bench Press – 3–4 sets • Incline Press – 3 sets • Shoulder Press – 3 sets • Lateral Raises – 3 sets • Tricep Extension – 3 sets Focus: Controlled eccentrics. Add load weekly. Leave 1–2 reps in the tank. 2️⃣ Posterior Day (Pull + Glutes/Hams) This is what builds thickness, posture, and the athletic look most people miss. • RDL or Deadlift – 3–4 sets • Hamstring Curl – 3 sets • Pull-Ups or Lat Pulldown – 3–4 sets • Chest Supported Row – 3 sets • Rear Delt Fly – 3 sets • Biceps Curl – 3 sets Focus: Stretch the muscle. Own the contraction. No ego lifting. 3️⃣ Weekly Layout (Built For Busy Schedules) Day 1 – Anterior Day 2 – Posterior Rest or Steps Repeat That’s it. No junk volume. No 90-minute workouts.
