The rope flow project. For the past three months we’ve spent a few minutes in almost every warm-up learning rope flow patterns. At first it’s chaos — ropes everywhere and athletes trying to figure out the timing. But over time the athletes start unlocking new patterns, combining movements, and eventually just flowing. Rope flow has some great physical benefits too: • shoulder warm-up with zero lower-body impact • tons of spinal rotation • preparation for powerful volleyball movement But the coolest part? The skill became sticky. Now the girls grab ropes on the sideline during games or while waiting in practice and just start flowing on their own. From the floor: • roll the ball into the hoop • too hard = it skips through • too soft = it never gets there It’s a simple constraint… but it forces precision immediately. Then we layer in: • low movement through hoops • tight body positions Now it’s mobility + control + competition. Most athletes try to overpower everything. This teaches them to feel it instead. If it doesn’t stick, they tag the next teammate and the race continues. Meanwhile the teammates waiting in line hold lunge positions, sneaking in some isometric strength work while the game unfolds.
