Backstroke tips for beginner and intermediate level swimmers 🏊‍♀️ If you find backstroke challenging, and don’t know what to focus on to improve, try these tips 😁 🚨 Before these tips… build your kick first A weak kick = sinking legs = harder stroke Focus on long, relaxed legs with a small flick from the ankle (not the knees) once your kick is better, the next tips will feel easier 💥 1: Improve your recovery Think: “brush your hair back” 💁‍♀️ This helps close the gaps between your head and arm which reduces drag and improves streamline. It also helps to create a natural body rotation for a stronger catch on the other side 💥 2. Practicing backstroke technique on dry land significantly simplifies learning it in the water. At the Race Club, we have created a five-part dryland series beginning with body rotation. By keeping the head steady, we move the shoulder toward the chin, engaging the core to twist from side to side. Following this (as demonstrated in this video), we focus on hyper-extending the arm during the recovery phase. Next, we incorporate the pulling motion in conjunction with the rotation. It is crucial that the pulling motion involves a bent elbow or keeps the hand close to the body as it moves through the water. This approach not only minimizes drag but also enables a quicker stroke rate. Lastly, we practice the complete stroke with full rotation, bringing the shoulder to the chin and breaking the elbow with each stroke. Once we have mastered the technique on land, we focus on the most vital aspect of backstroke: stroke rate. Using the @finisswim tempo trainer, we train at various stroke rates suitable for different distances. Do you know the two key elements of a great backstroke start? It all begins with hip and head positioning. Some athletes prefer keeping the head closer to the block, while many today choose a slightly farther setup. Both can work — but the real secret is the hips: always high, lifted, and away from the wall. This reduces the risk of slipping off the wall, the biggest fear of every backstroker. After the launch, the head leads, followed by the arms and torso, aiming for a higher flight and then driving the body back with an explosion. The goal: throw the hips high, so the entire body enters the water through the same hole, clean and friction-free. Finish by kicking the feet upward for a perfect, streamlined entry. Your kick should be like a flutter, with the top of your foot brushing the surface. Here are two drills to help you improve your backstroke pull power. 💡 Use fins during drills. ✅ 6-1-6: Kick for 6 seconds on your back/side with 1 arm extended. After 6 seconds swap the arms. - Focus point: Rotation and arm position. Practice the rotated position by submerging the top shoulder underwater. Practice arm position by closing the gap between your arm and your head. ✅Single Arm: Perform a full backstroke pull with one arm only. - Focus point: Water pressure. Really focus on what you feel on your palm. As you bend your elbow, your hand should face the back wall and you should feel pressure on your palm as you pull.
