The real advantage comes from understanding that different foods change how many of those calories you actually keep and how hungry you feel afterward. Thatโ€™s where most people get lost, then blame their metabolism instead of learning the mechanism. Hereโ€™s the protocol I use with clients to make this practical: build your plan around Thermic Effect of Food (TEF) and satiety, not just the calorie total. Fat has a TEF of roughly 0 to 3 percent, meaning 100 calories from fat nets about 97 to 100. Carbs land around 5 to 10 percent, so 100 calories nets about 90 to 95 depending on factors like fiber. Protein is the standout at roughly 20 to 30 percent, so 100 calories nets closer to 70 to 80 because digestion and processing require more energy. Translation: protein costs more to process and tends to blunt appetite, making adherence easier. This is why two diets with the same calorie target can feel completely different. If your intake is heavily skewed toward low TEF, low satiety foods, you may feel hungrier, move less, and end up with fewer โ€œwinsโ€ even when youโ€™re technically compliant. When you prioritize protein and high fiber carbs, you often get a small but meaningful boost in energy expenditure plus better appetite control. Pair that with your baseline metabolism (BMR) and you stop guessing and start directing the outcome.
