IMPROVE YOUR 5KM TIME WITH THIS RUNNING PLAN 🏃🏼‍♂️ 1) Interval Session Focus on improving your threshold by running faster for shorter periods. Session examples are: 12 x 400m with 60s rest (faster than target pace) 6 x 800m with 90s rest (slightly faster than target pace) 4 x 1000m with 120s rest (at target pace) 3 x 1600m with 150s rest (at target pace) 2) Tempo Run Tempo pace should be ‘comfortably difficult’ and just below your threshold pace. It will hurt but not enough to make you want to stop. Aim for distances between 6-10k at this pace and get comfortable with being uncomfortable. Session examples are: 6km Tempo 8km Tempo 10k Run (2k easy, 3k tempo x2) 3) Long Run This should be an EASY pace and is used to build your aerobic capacity. I’d recommend getting these done on the weekend where you have the most amount of time. Slowly increase the distance each week and remember - this is an easy pace and you should be able to maintain a conversation during this run. Session examples are: Anything longer than 5km and slowly build up the distance. Start at 6km and add 1-3km every week until you’re comfortably running 15-20km. #Running #fitness #motivation #growth #training

I’ve seen a few runners lately who struggle to do a proper easy run. They’re racing a 5km in 25 minutes but then doing easy runs at 5:30 pace for example. After 16 years of consistent running and racing, I can say slowing my pace for easy runs has been a true game changer. In 2012 I tried really hard to break 1:45 for the half marathon. I was doing most of my “easy runs” at a 5:15 pace or faster. I didn’t hit my goal that year. Fast forward 14 years and I just ran a 1:33 half last fall, and my easy run pace was around 5:45-6:00 most of the time (9:16-9:40). Running easy allows you to get your mileage higher without feeling beat up and overtrained. Running easy allows you to nail your speed sessions. I know for many runners it doesn’t make sense to slow down to get faster, but trust me it works! #injuryprevention #marathoner #physiotherapist

A 5km run is actually really far. The running world has started acting like 5km is nothing. But if you zoom out for a second… running five kilometres without stopping is objectively a lot. I noticed this during the Cape 2 Care relay. Simply driving the 2km distance to drop off the next runner made me think “oh my goodness this is far”. A 5km run is 5,000 metres. That’s thousands of steps. That’s your heart working, your lungs working, your legs carrying you the entire way. For someone who has never run before, 5km can feel HUGE. And honestly? It should. Because it is a real physical challenge. The strange thing is that runners sometimes forget this. Once you start doing 10km, 21km, ultras, suddenly 5km sounds tiny. But that’s only because *your perspective* changed. For most people in the world, running 5km without stopping is something they’ve never done. So if you’ve done it, that’s not “just a 5k”. That’s a big deal. Keep going.
