The key to this exercise is to keep the upper back rounded, and don’t over extend at the top which will cause back problems if done repeatedly. Only a small range of movement is needed to stretch the hamstrings and squeeze the glutes on the way back up. Do you incorporate hyper extensions on leg day? Comment Below ⬇️

No hyperextension machine at the gym- try this variation. Find a squat rack and place the bar leveled with your pelvic area- please cushion as you will be leaning over the bar. Lean over the bar diagonally, you can place a weight behind your heels if you need balance or help keeping your feet in place. Place a weight on the floor opposite of the bar and leaning over the bar as you would on a hyper extension machine while having the weight in your hands.

Here are two variations that you can do on this machine that target different muscles: *Hip Extension: Here you should set the pad just below the waist, and you have to go down in hip flexion and then do the hip extension movement (as shown in the video), where movement only happens at the hip joint. The main focus of this variation is on the glutes and hamstrings. *Back Extension: Here you should set the pad slightly higher than the waist, which locks the hip joint in one place, and you have to go down in spinal flexion and then do the spinal extension movement (as shown in the video), where movement only happens at the spine. The main focus here is on the lower back, as there is no movement happening at the hip joint. Setup • Adjust the pad so your hips rest just above the top edge. • Cross arms over chest or hold a light plate for more resistance. • Feet flat on the platform, heels secure. 2. Lowering Phase • Inhale and slowly bend at the hips, keeping your back straight. • Lower your torso until it’s roughly at a 90° angle to your legs. 3. Extension Phase • Exhale and raise your torso back up until your body forms a straight line from head to heels. • Squeeze glutes at the top—don’t hyper-extend (avoid arching past straight). ✅ Key Tips • Keep your core tight and spine neutral. • Move with control; don’t bounce at the bottom. • Add a weight plate or hold a dumbbell across your chest as you progress. 💪 Muscles Worked • Primary: Erector spinae (lower back) • Secondary: Glutes, hamstrings 📈 Programming • 3–4 sets × 12–15 reps for core strength and posture • Great as a warm-up for deadlifts or as a finisher on back/glute day.
