A combination of strength, power, quickness, and of course just getting out and sprinting! SINGLE LEG STABILITY WARM-UP: for explosiveness/movement efficiency from the ground up, bc how you control, store, and transfer energy from your feet/ankles will determine your quickness, as well as your trunk stability to efficiently direct force 🔗 in bio for my explosive strength training program MENU 1️⃣ OH Plate rear foot (RF) SL heel raises - engage ankle + foot muscles + tendons, slow lowering, explosive heel raise w/pause, heel stretches on the way down but does not tap floor, push forefoot + toes into floor as heel explosively lifts promoting stiffness of ankle + feet for stability/joint control. Forefoot of forward leg resting on bench/step, heel off (2x8-10 per side) 2️⃣ OH Plate RF bounces - building off previous heel raise drills, push off forefoot, toes stay up, only slight bend in knee, but overall stiffness of ankle + foot stiffness reduce impact on knee, low, repetitive bounces , shoulders down, chest open while arms extending OH stabilizing plate, tight exhales keep core tension + hips stable (1x10 per side) 3️⃣ OH Plate RF lateral bounces - same as previous drill but RF bounces side to side (1x10 per side) 4️⃣ OH Plate RF bounces to knee switch - 3 RF bounces, elevated forward foot on bench switches w/RF as rear knee drives up and RF now in front resting on bench (one rep), focus on most work being from RF pushing off floor (2x4 per side) 5️⃣ OH plate knee drive switches - start out slow (slower reps shown first) before picking up speed, build body awareness first, heel stay elevated/ankle stays stiff so heel does not drop to floor, push rear forefoot into floor to knee drive up towards chest, tight exhale as knees switch (2x10-12/5-6 per side) THE FIT: @oneractive code LINNEA to save at checkout #explosivetraining #plyometricstraining #anklestability #anklestrength

A calm and controlled nervous system is the precursor to elite footwork. And improving your footwork is the biggest key to skill AND quickness in team sport athletes. Simple stuff like this looks way too hard for most athletes. They often struggle to turn muscles on/off with precision. Mistimed co-contractions, not enough relaxation, inability to control left side of body/right side of body independently, etc. Staying poised with a soft/rhythmic tap on the ball while synching that action with the opposite leg requires solid neuromuscular coordination. The hoopers that grew up playing soccer will breeze through this. Kobe, Nash, Hakeem, Shai… all the guys who have a soccer background have this unique advantage. But with today’s AAU model kids are specializing in their sport at age 10. These are the qualities they miss out on. These are the qualities you should be microdosing in your warmups. Twitch Code 2.0 is a great program to work on this type of brain-to-foot connection. Go work.
