If you do these 6 steps in order, your screen time drops without “willpower” 👇 ❌Delete the triggers (2 mins) Remove the 3 apps you open on autopilot. Not “later.” Now. (You can reinstall, your brain just needs the break.) 📱Add friction (30 secs) Turn on: grayscale + notifications OFF (except calls/text + calendar). Color+ pings are the addiction engine. 📲Move the phone (1 rule) Phone stays outside your bedroom and out of reach while working. If it’s within arm’s reach, you’ll touch it. 🔁Replace the hit (the swap list) Pick 3 tiny substitutes for the urge: water sip, 10 deep breaths, stand + stretch. 🪟Set 2 daily windows (freedom without relapse) Choose two scroll windows (ex: 12:30–12:45 + 8:30–8:50). Outside those windows = no feed apps. ⏰Track one number (make it a game) Write daily: Screen time + pickups. Try to beat yesterday by 5%. Small wins compound fast. Not because you’ve reached enlightenment — but because socializing feels like too much. And hardly anyone pauses to ask what’s underneath it. This isn’t laziness. It isn’t a personality shift. It’s a nervous system that’s been running on high alert for too long. When sleep gets disrupted, appetite fades, and isolation feels safer, that’s often chronic stress at work. Inside the body, this can look like: • Elevated cortisol that interferes with melatonin, making sleep light and restless. • Skipped or irregular meals that throw off blood sugar, increasing fatigue and anxious feelings. • A brain stuck in protection mode, pulling back from connection to conserve energy. • Slower digestion, which dulls hunger cues. • Lower serotonin and dopamine, leading to numbness, flatness, or emotional heaviness. You’re not failing. You’re fatigued from carrying too much for too long. And the answer isn’t to push yourself harder. It’s to re-establish rhythm. Healing often starts small. Because 7+ hours of sleep beats willpower. 2️⃣ Phone on my bedside. It stays across the room. Because scrolling steals sleep. My Apple Watch still wakes me up so I don’t even miss it. 3️⃣ Midweek drinks No alcohol Sunday–Thursday. Because sleep quality matters more than “I deserve it.” 4️⃣ Snoozing the alarm 4:30am. Feet on the floor. I don’t give myself a chance to think about. Because discipline starts in the dark. 5️⃣ Getting ready in the morning. It starts the night before. Gym bag packed. Food prepped. Coffee waiting. Out the door at 4:50am. Because if I wait until after work - it won’t happen. Busy dads don’t lack time. They lack structure. Save this as a reminder and get your habits in order.
