Sled pull is def one of the stations that requires TECHNIQUE. Yes you need to build some strength to manage it but you need to nail the technique, and it actually becomes a pretty fun movement. After my first hyrox I HATED the sled pull. But then I started practicing the actual technique for it and firstly I improved my time from 5:30 down to 4 min, but also now I it’s one of my favorite movements! ✨ Hinge, use your body weight to lean back and then walk back. - In my first solo I squatted way too deep that literally did nothing more than made me exhausted. It’s a horizontal movement, so work with it not against it ✨Rope management - The rope needs to stay within the lane, if you keep it next to you and behind doesn’t matter, what ever works for you to not trip on it! I practice to keep it on the right side of my body so I can see it all the time ✨ Use your legs! - If the weight is too heavy to pull with your arms, use your legs. No way I could pull the pro weight with the arms only. Not even the Elite does. Work smarter. ✨Strength train - Yes it’s a hinge movement, so all sort of hinge is great. BUT you actually PUSH with your legs, so push exercises for your legs like back squats etc is even better!

Everyone’s built a little differently—so don’t force one technique just because someone else uses it. 👊 Most athletes actually end up using a mix of styles throughout the sled pull, depending on fatigue and grip. So make sure you practice all three and have options ready come race day!

Are you ever used one of those endless rope machines? It’s a pretty cool concept. I love rope climb and think it’s one of the best exercises you can do. that being said, it can be the advanced exercise for a lot of people, and it is pretty high intensity. The other issue is that you need space to be able to hang a climbing rope, either vertical or horizontal if you’re doing something like a sled pull. Sometimes it’s nice to have a lower intensity version that you can do for higher reps, and it’s great to have something that’s compact to be able to fit into a home gym set up in this video I’m showing a low budget version of the endless rope. i’m using the whale rope from @windingrope and wrapping it a few times around the bar to create some friction. This rope is pretty thick, so it gives added grip strength bonus. it’s not perfect, but it comes pretty close to simulating a lower intensity version of climbing a rope. One other thing I try to do is to release the hand that’s not actively pulling. That way you get the added benefit of letting go and then gripping and pulling compared to just hanging on with both arms the whole time. I’ve been pretty happy with this set up so far, and it works great as an upper body “finisher”. Here is how it works. Team of four athletes. Everyone runs and everyone does one station. You rotate through the event until all eight stations and eight runs are complete. Format looks like this: Run 1 Ski Erg (Athlete 1) Run 2 Sled Push (Athlete 2) Run 3 Sled Pull (Athlete 3) Run 4 Burpee Broad Jumps (Athlete 4) Run 5 Row Run 6 Farmer Carry Run 7 Sandbag Lunges Run 8 Wall Balls You work once every rotation which means effort spikes, heart rate climbs, then you recover while the other three work. It feels more like interval racing instead of one long grind. The sled pull isn’t about grip. It’s about tension, angles, and patience. Most athletes rush it. And that’s why it wrecks their race. I’m Anthony. I’ve raced HYROX 24 times and qualified for the World Championships 3 years straight. I’ve seen incredibly fit runners lose minutes here because they misunderstand the mechanics of the sled pull. Here are the 5 biggest sled pull mistakes: 1️⃣ Standing Too Upright If you’re vertical, you’re not using your body weight to your advantage You want leverage. Lean right back. Use momentum. Leg drive is key. The more horizontal your torso, the more force you can apply through the rope. 2️⃣ Pulling With the Arms Only If your biceps are on fire, you’re doing it wrong. The sled pull is a: • Leg drive • Hip extension • Lat engagement movement Arms finish the movement. They don’t initiate it. Cue: “Sit back. Drive legs. Then pull.” 3️⃣ Taking Tiny, Panicked Steps Short, frantic steps kill efficiency. You need controlled resets. Pull → step back with intent → re-brace → repeat. Every rep should feel deliberate, not rushed. 4️⃣ No Core Tension If your trunk collapses, you lose force transfer. Brace like you’re about to deadlift. The rope is just the connection between your body and the sled. Weak brace = weak pull. 5️⃣ Letting the Rope Go Slack Slack rope = wasted energy. Keep tension the entire time. Every reset should maintain slight load. If you let it drop completely, you’re restarting the movement every time. That adds up fast. The sled pull doesn’t reward aggression. It rewards patience and positioning. If you rush it, your heart rate spikes. If you structure it, you move through it calmly. And calm athletes win races. I practiced with the same pro weight, trained the movement over and over, dialed in my technique, and felt ready for it. But on race day, the pulls felt chaotic and I felt like I was moving cement. So heading into Hyrox Ottawa, I’m owning it. Here’s how I knocked 3 minutes off my Sled Pull 📈 In my first Hyrox, the sled pull was definitely my toughest station! There were moments I thought I’d be stuck there forever! So here are the things I did to change it into one of my stronger stations: - I built up my deadlift strength Getting stronger in the hinge movement pattern is crucial for the sled pull. We want to make the sled feel as light as possible. Overloading your deadlifts in training will make this happen! - I practiced my technique I still wince at my technique first time round 😂 Deadlift the rope up, walk back as far as you can, drop the rope in a neat pile then reset. Rinse and repeat at a nice consistent pace. - I trained in race conditions First time round I was using a sled on grass. This didn’t feel anything similar to race day conditions. My advice is find a sled track with turf similar to the events. This will make it feel far more like it will on the day! Practice makes progress so remember to practice the sled pull like you would do it in a race. Focus on leaving the rope on the side of your body, don’t keep it between your legs‼️ And DONT STEP ON THE LINE. Every touch is an unnecessary penalty. But if you come in prepared, you can breeze past the rest of the field as they fight with the sled. So have your game plan here, make sure you’ve practiced, and make sure you are confident in your approach. HYROX Sled Pull — Simple Tutorial A lot of people overcomplicate the sled pull. Focus on a few simple things and the sled will move. Step 1 – Take the Slack Out of the Rope Before you start pulling, step back and make sure the rope is fully tight. You want the sled to move immediately when you pull — not after a delay. Step 2 – Hinge or Squat (Both Work) Some athletes pull with more of a hip hinge, similar to a deadlift, using their glutes and hamstrings. Others bend their knees more and stay more square, using more quads and legs. Both styles work. In both positions, make sure you lean back so your bodyweight helps move the sled. The biggest mistake people make: Trying to pull the sled arm over arm with their upper body. Your legs move the sled. Your arms guide the rope. Step 3 – Manage the Rope After each pull, set the rope to the side so it doesn’t tangle around your feet. Good HYROX athletes stay organized and efficient. Small details = faster sled pulls.
