Roughly 54% of postmenopausal women have osteopenia (low bone density) and 1 in 2 (❗️) women will have an osteoporotic fracture in their lifetime. That’s NUTS! The good news 👉🏻 it is totally possible to improve bone density. Resistance training is non-negotiable when it comes to your bone health. Aim for 2-3 sessions a week - start small and then gradually increase weight or reps as you get stronger (the fancy name for this is”progressive loading”). 🦴 Other key features to treating or preventing osteoporosis include dietary calcium intake, vitamin D, limiting your alcohol intake, not smoking and in some cases, medication. 📌 Save this mini workout to help build your bones! ✅Subscribe for more workouts posted weekly that you can do at home. I’ve spent the last 3+ years trying to improve my bone health since an osteopenia diagnosis at 53. The good news is I’ve generally been successful but I have to be honest there is still one area that is not great: ❌Top of my left thigh bone, called the ‘femoral neck’ Why should you care? Well 50% of all hip fractures happen here. And it’s the bone my mum broke that left her in a wheel chair. If you get a bone scan they will give you a score for the bone density here. Mine is still osteopenic but it’s a small drop since my scan 3 years before. What I’m doing about it: - Single leg exercises - Loading my hips properly - Adding any form of impact Single leg, hops, jumps and weighted step ups all drive force through this area. If you’re training in midlife and not doing load bearing single leg exercises then get them into your routine, they are really important to protect your hip health. Can Osteoporosis Really Be Reversed?   A borderline osteopenic to osteoporotic diagnosis is not a death sentence and more importantly, it can be reversed.   The first step is to know your fragility score using an EchoLight REMS scan and then determine the appropriate exercise intervention. For those with medium-grade fragility, incorporating weight-bearing exercises is crucial. Simple activities like 50 hops on each leg, five days a week, can be very effective. This routine can potentially lead to a 1% increase in bone density per year, offsetting the typical 1% annual loss.   For more significant improvements, a structured exercise program that includes multi-directional hopping, lunge jumps, heel slams, and strength training can be beneficial. Research has shown that heavy lifting, such as five sets of five reps of four exercises, could increase spine bone density by up to 3% in as little as eight months.   It’s essential to tailor the exercise plan to your individual needs and ensure you have access to the necessary resources. Plus make sure to consult with a professional to develop a programme that supports both your bone health and overall well-being.   I discuss this and much more with my guest on this week’s episode of the Evolution Lab, Paul Magee, our Bone Scanning partner clinic at Evolution. We also dive deep into the critical aspects of bone health, testing methods, and prevention strategies, plus the differences between DEXA and REMS scans. Protein and calcium provide the materials. Strength training provides the instruction manual.
