I suggest runners get over 50% of their max heart rate, whenever they run, which should actually be very easy to do just by jogging, so it is unlikely your HR will be too low on an easy run. It is more likely that you may be over tired or do not push enough on your hard runs, and you end up going too slow. Ideally you should aim at getting over 60% of your max HR for your aerobic development runs. Again this is usually not a problem for most beginners. The issue is usually keeping HR low enough on an easy run. NOTE: My Max HR is 170 My AVE HR today : 103 So as a percentage of max, I was around 60 % To help further, below is a simple guide to HR Zones, at different intensities, while running. Zone 1 : 50-60% of max. It is an easy recovery run, jog or walk. Zone 2 : 60-70% of max HR. This is easy aerobic development HR, where most of your running should be Zone 3 : 70-80% of max HR. It is your tempo pace just below your anaerobic threshold, it is often over used by runners who drift here on easy runs. Note : This a great zone to train in for marathon ‘race pace’ running Zone 4 : 80-90 of max HR. It is usually over your anaerobic threshold. It’s great for interval training for 5km and 10km race training Zone 5 : 90-100% of max HR. This is red lining it. Sprinters, and middle distance runners will train here. Let’s talk Heart rate zones ❤️‍🔥 Zone1: Resting/ warming up/ cooling down Promoting blood flow and recovery Zone 2: Mostly known for fat loss but is also the Key to cardiovascular health and will help you improve general fitness Zone 3: This stage is normally perfect for longer training sessions and is easier to maintain. Will help with aerobic fitness Zone 4: Can in some cases be used in longer training sessions similar too zone 3, but when sitting on the higher scale of zone 4 you would normally be doing some sort of circuit training/interval training. This can help you with power and overall endurance (helping you hit PBs) Zone 5 Normally hit during Short bursts of exercise when performing things like high intensity intervals. Referring to your heart rate but you have no idea what it actually means? Listen up! Before we learn how to calculate your Maximum Heart Rate (also referred to as MHR/ max HR) it’s important to understand what it is first. Max HR refers to your highest potential pulse or number of times your heart beats in a minute. This is measured in beats per minute (bpm). There are a few factors to consider that can affect your max HR. These include: Age, max HR decreases with age. Genetics. Body size, people with smaller body sizes sometimes have a higher max HR, due to the heart muscle being smaller. Sex, females tend to have a lower max HR than males according to some research papers, however this is not true in all cases. Altitude, higher altitude can depress your max HR. Fitness or Training Age, the fitter or more trained you are can influence your max HR. Medications, for example, beta blockers can lower your HR max. There are several ways to calculate your max HR. The gold standard would be to do a graded maximum exercise test in a laboratory setting. There are more and more places available now to the general public to do so and the cost has come down dramatically. Fox Formula The most commonly used is the Fox Forumula where 220-age is used. This is great for large populations, however it is not that accurate (standard deviation being +/- 12 bpm) for older and ‘fit’ people. Field Test Conducting your own ‘’laboratory’’ test. Here is an example: Note: before completing any max effort, ALWAYS get medical clearance from a medical professional. 1️⃣ Warm up, run 2-6km depending on your training age. 2️⃣ Run 4 laps (1 mile) on an athletics track at tempo (moderately hard pace) for three laps, pick up pace for the 4th lap and sprint the last 100m. 3️⃣ Look at your heart rate data from the last 100m and find the highest number recoreded. This number is your max HR. 4️⃣ Complete a 10 minute cool down jog. Too much information to remember? Let’s do a Max Heart Rate Test for heart rate training.. ……. After two attempts to BQ this year, my husband has decided to give the marathon one last go before this Boston Qualifying season closes. While he theoretically qualified with a time of 3:08, we don’t think this will give him enough cushion to qualify given they shaved off over 5 minutes per qualifying time for 2024. We are shooting for 3:04! And this time, via Heart Rate Training! …. Here’s the test which we did to get your heart rate up to near maximum: ✨warm up for 15 minutes ✨#1 run up a hill (1/4 mile) @ 5k effort ✨jogging recovery down hill ✨#2 run up a hill (1/4 mile) @ 3k effort ✨jogging recovery down hill ✨#3 run up a hill (1/4 mile) @ all our effort.. give it all you got …..this is when you take your heart rate—- Some takeaways: ✨The equation 220-age is oftentimes inaccurate. For me, based on a recent 5k, my heart rate increased to 200bpm, thus I go by 200 as being me HR max (nearly 20 beats above the equation prediction) ✨A good way to retrieve your max HR is to run a 5k race and go all out, taking your heart rate at the end ✨While exercise watches, like Garmin and Coros, are great and helpful, heart rate data is not always accurate. This was the case here with my husband.. neither watch picked up his accurate heart rate, which never showed a HR above 156. Manual palpating one’s heart rate is more accurate… count the beats in 15 seconds, then multiple that by 4 to get BPM (beats per minute). We will be investing in a HR band for him to use for heart rate training. ✨Knowing your max heart rate is vital for heart rate training. While this test is painful and uncomfortable, it’s necessary to optimize training! ✨This test should be done with experience and caution as it can be dangerous to do if unprepared.. be wise!
