It’s about separating intensities so you can repeat the work that matters. When training volume is low, percentage-based models become irrelevant. What matters is how often you go hard, how hard those sessions are, and whether you’re recovering in between. Two hard sessions per week means 5 to 6 days to adapt, not just recover. Those hard sessions should target specific systems depending on your needs: anaerobic threshold, VO₂ max, lactic power or tolerance, or peak power. Everything else should be at an intensity that supports recovery and drives structural endurance adaptations. This includes changes like increased mitochondrial density and capillarisation. UT2 is ideal for this. It provides consistent aerobic work that builds capacity without excessive fatigue. Some rowers, especially juniors and female athletes, may benefit from occasional UT1, but only if recovery allows. Here’s the key. Your hard sessions should not be based on generic outcomes like your 2K or 1K time. They should be based on testing that identifies which energy system is your bottleneck. That allows you to choose the type of training that will drive the biggest improvements in your performance. That is how you make hard sessions effective, not just difficult. And how you target the right adaptations, instead of guessing or trying to hit everything at once. This is how the core principles of polarised training apply to busy rowers. It’s using your shoulders, and there is no need for that on the return. For sprints, yes, your hands have to go more “straight in and out”. But for long rows? Try this instead: ✅ Relax your arms down and out. No shoulder tension, keeping the handle low to the thighs ✅ As soon as the handle passes your knees, bend them, and slowly ✨ trickle ✨ your hands upwards to the catch.
