As a 100+ kg runner who also loves heavy strength training, I’ve spent the last 10 years figuring out how to combine the two without destroying my legs, knees and lower back. Most running programs assume you’re light and running high mileage. If you’re heavier, the impact, recovery cost, and energy demand are completely different. Here are a few principles that have worked for me and many of my clients. 1. Respect the volume You can’t jump into the same mileage as lighter runners. Your body experiences more impact per step, so you have to earn the volume gradually. Start slow, increase slowly, and let your joints, tendons, and muscles adapt. This also links to the next point. 2. Build endurance with multiple tools High bodyweight + high running volume = a lot of impact. Balance that with low-impact conditioning: • SkiErg • Rowing • Cycling • Walking • Other cardio machines You can build a aerobic engine without beating up your legs. 3. Be disciplined with heart rate zones. Zone 2 might mean walking instead of running at first. That’s fine. For may athletes this is a hard pill to swallow. If you constantly run too hard, recovery suffers and the plan stops working. Simple program 📝 Day 1: Long easy run 50–75 min Zone 2 (~70% HRmax). Run/walk if needed. Day 2: Running strength Focus on what protects heavy runners: • calves • hip flexors • abductors/adductors 3×8 reps around RPE 8. Optional easy cycling for extra aerobic work ~30min Day 3: Threshold run Warm up 5–10 min Zone 2 Then 30 min Zone 4 Cool down 5–10 min. Later break it into blocks: 3×10 min, 2×15 min, etc. and build intensity. Day 4: Recovery cardio 30 min easy: • recovery jog • bike • or walk Just to increase blood flow. Day 5: Sprint work 30 sec fast / 2.5 min easy recovery. Sprinting builds: • running strength • economy • coordination • better technique. This simple structure has helped me combine running and strength training without breaking down. Start slow. Progress week by week.
