HYROX Aerobic Endurance Pyramid 🫀 This is a HYROX-style endurance session designed to build an engine that doesn’t fade under fatigue. The Workout (For Time): Ski or Row 1000 – 900 – 800 – 700 – 600 – 500 – 400 – 300 – 200 – 100m After EACH distance complete: • 20 Wall Balls (HYROX comp weight) • 15 Walking Lunges (HYROX comp weight) This session is all about pacing and control. Go too hard early and it will punish you later. The goal isn’t speed — it’s maintaining a consistent aerobic effort while working under fatigue. This is exactly what most athletes struggle with on race day. Stop running 8km to train for HYROX. We analyzed 500,000+ results from the 25/26 season. Running makes up over 60% of race time. The average athlete's last lap is 83s slower than their first. That's not a fitness problem. That's a training problem. At HYROX you run 8 x 1km with heavy stations in between. Your legs are never fresh after km 1. Just running 8km at random intensity doesn't come close to what the race demands. Do this instead: 1. Threshold Runs Threshold is the edge where your body can just barely clear the lactate it's producing. Training here pushes that edge higher, so you can hold race pace longer before your legs give out. Your threshold pace is roughly 15-30s per km faster than your HYROX race pace. Examples: Start with 8 x 500m, 60s walking rest. Progress by varying distance and volume slightly week over week: 6 x 800m, 5 x 1km, 4 x 1400m. Always fast but controlled. 2. Race Simulation Runs Running on compromised legs. This is what HYROX actually feels like. Heavy stations flood your muscles with lactate faster than your body can clear it. Then you step off and run on legs that are already burning. No regular run prepares you for that. Examples: 40 min AMRAP of 800m Run, 25m Sled Push, 500m Row, 25m Burpee Broad Jump, 25 Wall Balls. 3. Long Runs 60-120 minutes at Zone 2 (65-75% of max HR, or a 4/10 on effort). Should feel easy and conversational. This builds the aerobic base everything else sits on — a bigger engine means lower heart rate at race pace and faster recovery between sessions. Swap in cycling or ergs at the same intensity for less joint impact. Examples: 60-75 min easy, long run or 60 min easy run + 60 min bike ride at conversational pace. 4. Recovery Runs Light activity between hard days. Very easy pace, around 60-65% of max HR, 30-45 minutes. Boosts recovery and adds aerobic volume without fatigue. Not every run needs to be a session. Here’s exactly how we approached Station 3: Sled Pull ❗️The stronger runner starts the station. ❗️ For us, that’s Stefan. @colossusflex While he starts pulling, I use that moment intentionally – as a female athlete, I take my carb gel during the first lane instead of just “resting.” Fueling at the right time makes a huge difference later in the race. Lane strategy: • Stefan pulls 1.5 lanes • I pull 0.5 lane • Stefan 0.5 lane • Me 0.5 lane • Stefan finishes with 1 full lane ❗️Fast switches ❗️ No standing around. We sprint to the other side after every change. ❗️Chalk before starting ❗️ There are chalk buckets right at the station, use them. Better grip = less wasted energy. ❗️Technique tip ❗️ Stefan’s sled pull technique is super fast and controlled. He always keeps pulling through the very last part of the movement and even rotates his upper body slightly to get that extra bit of rope in small detail, big impact. 🚫 Stop resting while your partner does wall balls! Here’s why⬇️ In hyrox doubles, those 20-30 seconds standing still can make your first reps feel like concrete. I’ve noticed it every race (and I’ve done A LOOOT of them!): first few wall balls usually feel awful… 🥴 then by rep 5, I’m finally bouncy. So why wait until rep 5? 🤷‍♂️ It’s one of the tiny things we did that helped us clock the 2nd fastest wall ball split of the race🥈 Our rule: while your partner is on the wall, do 2-5 bodyweight squats. Why? Because your legs are already flooded with lactate 🔥 from the runs/sleds/lunges, and a little movement can help you feel less stiff, clear lactate faster, and get that spring back sooner. Research on active recovery shows it clears lactate better than passive rest, and squat-style activations can also improve explosive performance through a short-term potentiation effect. 🚀 Save this for your next doubles race.
