If you aren’t incorporating these exercises and movement patterns into your training you are already behind! ✅Save This So You Remember! 🔥Overhead Carry: firefighters constantly work with our arms overhead - pulling ceiling, advancing hose lines, raising ladders, and overhaul work. Overhead carries train your shoulders to stay strong while fatigued, not to just produce one rep of strength. 🔥Renegade Rows: Trains anti-rotation core strength and upper body strength. For example tool handling forceable entry, hose control and awkward load stability. 🔥Sled Push/Pull: Increases your leg drive and conditioning under load. Increases your quad endurance, Glute power, work capacity, and mental tolerance to sustained effort. 🔥DB Step-Ups: Increase your stair climbing, endurance, single leg strength, SCBA and a gear load tolerance. 🔥Front Loaded Carries: They teach you how to move weight while breathing, bracing, and staying upright. This will help with victim, removals, carrying hose bundles, carrying saws and tools. 🔥Farmers Carry: They help increase your grip strength and full body bracing under load. 🔥KB Swings: Builds hip power, strength and conditioning at the same time. Most firefighters don’t have a back strength problem… they have a training structure problem. If you want a strong, reliable back on the fireground, you need to train it with intention. Here’s how to structure it: 1. Wide Grip Lat Pulldown (Strength Focus) Go heavy. This is where you build real pulling strength. 4 to 5 sets 6 to 10 reps Rest 90 to 120 seconds Control the weight. Full stretch. Strong pull. 2. Inverted Bodyweight Rows (Volume + Control) Now we build endurance and stability. 3 to 4 sets 12 to 20 reps Keep your body tight. No sagging. Earn every rep. 3. Band Assisted Pull Ups (High Volume) This is where progress is made. 3 to 4 sets 10 to 15 reps Use the band to get quality reps, not easy reps.

Full breakdown of my weekly training split. ⬇️ Every session has a purpose, not just to build strength or endurance, but to build a body that can perform as a firefighter. Day 1: Track session — push the upper aerobic threshold and build capacity. Day 2: Lower-body strength — place the biggest stressor early so recovery compounds. Day 3: Double day — easy aerobic in the morning, push focus in the evening. Day 4: Full-body circuit — functional gear work to keep job-specific performance high. Day 5: Functional pull day — building balance and resilience through the kinetic chain. Day 6: Long run — build that all-day engine. Day 7: Rest — so I can do it all again. This is how I train for longevity, capacity, and function.
